WOD Monday July 13, 2009

Loosen Up:
12 minutes stair stepper

Warm Up 4 rounds:
10 Pushups
10 Wall Ball
10 Assisted Pullups

WOD "Thrusters":
95 lbs 2 sets of 5
135lbs x 2 (failed the third)
115lbs 3/3/3

Finished with a run/walk interval on the TM for 12 minutes

WOD Tuesday 7/14/09

On shift today on R-3. Had a physical and been busy. Its a scheduled rest day so did a "light Helen" after a warmup

Warm Up:
5 minutes stairs
3 rounds 10 Pushups/squats/situps

WOD "Light Helen":
Run 2:30 minutes
21 KB Swings @ 35lb
12 Jumping Pullups

3 Rounds, didn't rest but didn't time it. Good WOD for on-duty day.

WOD Wed. July 15, 2009

Today was an "active rest" day. Did a light circuit type warm up of Push ups, Presses, Rows, squats etc. DId 3 rounds.

After dinner, took a nice walk with Cim and Connor. Good day.

WOD Thursday 7/16/09

I'm a day behind the mainsite. Todays WOD was a Scaled "Nancy"

Warm Up:
Row 500m
Pullups 3x8
Sit Ups 2x10

WOD "Nancy Light" 5 RFT:
Run .20 mile
15 OHS with 20 lb bar

Completed 5 rounds in a little over 15 minutes. Still getting comfortable with OHS, bit this was a good WOD for me.

Finished with a couple of Farmers Walks across the gym with 75 and 85lb DBs.

Todays WOD is ME Hang Power Cleans:
2x135
3x185
1x195
1x200

Finished the WOD with:
30 BB Snatch @ 135
30 BB Deadlift @ 135

Untimed WOD today. Good on shift Workout.

WOD Sat. July 18, 2009

Just getting off shift thos morning and figure I'd get the WOD knocked out...

Warm Up:
Row 1000m
3 rounds:
10 OHS
10 Situps
10 OH press

WOD scaled from Mainsite "30 Muscleups":
100 Pullups
100 Dips

Started Pullups as ring body weight rows, shifted to assisted PUs after 50,
did bench dips.

Feel OK considering I'm coming off another crappy night of R-3...

Wod 7/20/09

On shift today, Monday 7/20 on E-3. Doing a scaled "Filthy", scaling to 35 reps ea. and modifying to fit the equipment I have here at Station 3. Making it as close as possible to the last "Dirty 35" I did to compare times.

Just dove right in today:
35 Bench Jumps (no Box)
35 Jumping Pullups
35 KB Swing @ 1 pood
35 Sit Ups
35 Push Press at 45 lbs
35 "Superman" Back Extensions
35 Wall Ball Shots
35 Squats
Run 400m

Although it was slightly different than the last time I did it, its still pretty much the same WOD.

Times:

4/23/09 - 25:00
7/20/09 - 16:42

Even considering the changes, thats a pretty respectable drop in time. NEXT TIME, I WILL be doing the full 50 reps per and doing it as close to Rx as possible.

WOD Wed. 7/22/09

Took yesterday off, felt very achy and tired. Today I took the WOD from CFFB a few days ago.

Warm Up:
Row 500m
3 Rounds/10 reps:
OHS
Pushups
Back Extensions
Assisted Pushups

WOD 5 RFT:
5 135lb Deadlift
10 20" Box Jumps

Completed 5 rounds in 14:00. Not a great time, but a good WOD

Finished up with a 1 mile run in 10:30, then another 1/2 mile alternating between running and walking.

Today on duty at Station 7. Limited resources so borrowing another WOD from CFFB.

Warm Up:
30 Wall Ball Shots with light walk

WOD:
10-9-8-7-6-5-4-3-2-1
KB Swings with a sprint between rounds

Completed in 9:25. The KB swings are the easy part now. Running still sucks.

Just getting off shift...crappy night.

Warm Up:
Row 500m

WOD from Mainsite, 5 RFT:
AMRAP BP 225 lb
Assisted Pullups

1: 8 / 10
2. 6 / 11
3. 4 / 8
4. 5 / 10
5. 4 / 8

Added 2 additional Rounds @ BP 205 and PU, don't remember the reps.

Finish:
Row 500m

Days like today, I'm just glad I got into the gym to do a WOD at all.
