Took some time off of the routine as I was traveling. Did a couple of workouts while on the road and a fair amount of jiu jitsu.

The local CF competition that I'm doing is Saturday. It's a partner comp, and I'm teaming up with a good friend of mine from jiu jitsu to see if we can get it done. We've gone through most of the workouts and I think we'll be able to finish all of them. I've been having some issues with one my shoulders, so the OHS may be my biggest sticking point. It's a shame, b/c I think I'll have a really good row time.

Event #1
100 Presses (total)
150 Single Unders (each)
50 Bar Facing Burpees (total)
40 Pull-ups (total)
30 Knee Raises (total)

Event #2
12-9-6
Ground to Shoulder Med Ball + 100' carry while partner has a 105lb deadlift hold (each do 12, then 9, then 6)

Event #3
3 Rep Max Front Squat

Event #4
5min to complete the following:
50 shoulder-to-shoulder alternating wall ball shots
Remaining time is assault bike, score is number of cals from bike

rest 5min

Event #5
5min to complete the following:
50 cal row
Remaining time is synchronized OHS, score is number of synchro squats

rest 5min

Event #6
5min to complete the following:
50 synchronized burpee step-ups
Remaining time is relay shuttle runs, score is number of runs

Competition went great, I'm really happy that I did it. Shoulder was fine until the OHS. Days later it's still pretty sore, but I don't think there's serious damage.

Event 1 we were able to complete all of the presses w/o dropping the bar, which was a huge win. We got to the pull-up section but ran out of time b/c it was a 10min AMRAP AND our scaled pull-ups only counted for a half rep each. Ouch.

I thought we did really well on Event 2 (finished in 5min with a 9min time cap), but relatively speaking, not so much. Still I'm really happy with our time.

Event 3 we were not so great, but we hit what we expected to hit.

We did ok in Event 4, I think only one no rep and a good rhythm throughout. Neither of us have been on an assault bike before. I knew it was going to be bad, but had no idea how awful until 30sec in.

We both rowed well in Event 5, which gave us plenty of time to try to get at least one OHS. We not only got one, we got FIVE. For a pair that didn't think we'd get a single, we were thrilled with that.

Our best event was #6, so I guess there's something to finishing strong.

They changed a couple of the workouts when we got there. Event 6 was 50 total on one box and we had to switch every two reps. The first event scaled options (knee raises and jumping pull-ups) were changed to half reps. They gave an option of a different rep-scheme on Event #3 if you moved up to a 70lb ball. We stuck with the 50lb.

Overall I'm really happy with how we did, especially considering Niki had never done a lot of the movements and we only had three training sessions together to prepare.

Back on the routine, feels good.

CFFB has transformed in JohnnieWOD. I don't think it's going to be vastly different, but there will more insight into the cycles and probably a bit more variety of movements. RIP CFFB.

7 40yd Sprints

SWOD
Squat 3x5 @ 75lb
Press 3x5 @ 60lb

Went to my normal park to do the sprints and there was a mess of construction and leaf blowing from the city employees. Not so much with the tranquil environment, even at 7am.

Shoulder is still a little jacked. I could feel it during the sprints and a bit during the press. Went easy on the squats.

First time I've tried shin hops. They were pretty challenging, but I was able to mostly get them. Sometimes only one leg would come up, and it probably didn't help that I was trying them on soft puzzle mats. Aside from that, this workout was an absolute burner. There was no way I was going to get the shin hops on the 9th round so called it after 8.

So much fail in my legs. The static 20sec static hold was supposed to be at the bottom of a goblet squat, but my legs were all like nope, nope, nope. Scaling to an air squat was extra lame b/c I was resting my forearms on my knees. Not at all happy with that.

Neglected to post a workout from a couple of days ago. Sprints, squats and press.

On to today...

DWOD
6 Rounds

5 Power Cleans + Push Press @ 75lb
7 Glute Ham Raises
150 Single Unders

Completed: 21:34

SWOD
Deadlift 1x5 @ 140lb
Pull-ups 3xMax 5, 5, 5

The conditioning took waaaaay longer than it should have. I used a patio chair for the glute ham raises and had a tough time the first couple of rounds getting it set up in a way that would work. The single unders were a sub for a 15cal on an erg machine. That was a tough but good workout.

Deadlifts felt pretty heavy after that. Was pleased to get back to five reps on the strict pull-ups.

Also stoked about getting multiple strings of double, single, double during my 10min jump rope warm-up. Doubles clicked better today than they ever have.

A little over a minute a round, kept a steady pace all the way through. I feel a big difference in my squats when I foam roll, so really need to keep on top of that.

The PS were easy, the thrusters not so much. Felt pretty wrecked after that, and the power cleans felt more difficult than normal. Realized later that I'm coming down with a bit of a cold.

Had a nice head cold for most of the week.

Squat 3x5 @ 87.5lb
Press 3x5 @ 65lb
Bench 3x5 @ 115lb

I'm not sure if I had an accurate counting of the rounds, might have skipped marking one of them down. Tough to push hard after getting knocked down with a cold. Push-ups as always the weak point.

I mashed the press in today since I missed it earlier in the week. Press movements weren't super fun after all the push-ups and pull-ups, but had to get done.
