First why ride.
1.For fun and for social reasons.
2.I have loved bikes since I was a kid...parts gears, frames so on.
3. To be outside and keeping fit.

OK, So I'm not fast, I don't race. I like longer rides or to ride a few times a week. It's freedom for me. I'm also not the greatest hill climber...but i like it.
My Goal is to be comfortable, strong and to enjoy.
So, first change was that I dropped 18lbs since doing CF. Right there I've improved my climbing!
Second change has been my heart rate. My heart rate would get up into the high 180's when climbing certain hills or just at certain points while riding. I have noticed that over my last four rides that my heart rate has not gone over 170. That it stays around the 150's and in the 160's while climbing.
NICE!
I have also improved my cadence. I don't know what it is exactly but its has gotten higher for longer. Also, my lactate threshold is higher...for sure.
IMO, I would say that because CF is very much like intervals that these changes have happened. Just thought I would share.

cadence = pedal rotation rate

CF + bike story: i rode competitively in my misguided youth but hadn't touched a bike in about 5 years. was dating a spinning instructor who also rode a mtn bike frequently. after much struggle, she convinced me to go on a ride with her. i had been dong CF for maybe 6 months and had been telling her to try it, but she was convinced it was lame. so we went on a ride - i had to stop every 30 seconds of the climbs to wait for her to catch up, and she was hating life while i was just bored. we stopped seeing each other shortly thereafter...

Greg, Yeah I know what cadence is I just don't know my personal numbers.
