Another rugby question

When most people here ask about programs a lot of the advice says it depends on goals and where you are now. So, my goals are to be in great shape to play rugby in the spring. Where I am now...
I am 41 years old
Above average strength
Very slow
Couch potato level conditioning

I have been powerlifting for years up until a couple of years ago and, unfortunately, fell into the idea that to be strong I had to lift and little else. I basically trained to be strong and sit on my butt if I wasn't at work or training. The problem is, I can program strength training with the best of them but I am having a heck of a time figuring out my conditioning. There are countless crossfit websites but I have no idea which one is the way to go for my goals. Can someone who plays offer some advice? Thanks.
