Personally, if a metcon gets to be too much muscular fatigue and not enough conditioning, I just scale the weights back. I think some1 already mentioned this but even a fran w/ pvc pipe thrusters...

Unless you have an unlimited supply of energy, I wouldn't do a strength and metcon the same day as bjj...crossfit was designed for you to be able to do the normal workout plus a sport...is the reason...

I would say it depends on your reason for only doing the wod 3 times a week...lack of equipment or time? or interference w/ another sport? or do you just need more rest in between workouts?

I don't think it really matters what you set the gravitron to...as long as you are doing somewhere between 4-20 pullups per set you should be good... important thing is just that you increase pullups...

you should be improving on your times and weights immediately...as far as doing the workouts with decent times...could take years considering some of these workouts ask for things like 100 pullups...

o yea tabata something else (pullups, pushups, situps, then squats) also works...another one of my favorites is just 100 pushups for time or if thats too easy then 200 for time or maybe AMRAP 15...

a few others you can do are griff (400m, 200m backwards, 400, 200 backwards) and the one w/ 4 rounds of run 400, 50 air squats...a good one is to do like 10-20 rounds of run 100m, 10 pushups or 20...

yea i do bench like only once every 1-2 months now yet my numbers keep going up...wish i had known about the whole deadlift to increase your bench thing years ago
