Pain and loss of strength in shoulder/upper arm

I've seen a few threads about bodyweight WODs but as you point out, the vast majority are more metcon than strength...

Programming is "random" I know but often there's a bit more of a pattern...

Thanks for the replies. We're doing Paleo already so good to see an endorsement.

For the WODs I'm thinking:

21-15-9 reps of (lunges, situps, burpees) for time *
20 rounds of (Sprint 60m, 5 Burpees)...

Any advice on programming the 5 WODs? I'm guessing all metcon, to ramp up the metabolism for the day (we'll do them in the morning). I read that heavy lifting was a better metabolism...

I'm after some WODs I can do with my girlfriends who wants to see how effective Crossfit can be. She wants to "tone up" - lose bodyfat, I guess.

I thought we could do a 4-week trial of 5 WODs a week...
