Claw - Nice job on the marathon!
Pat - Awesome results on the deadlifts. I may be a few days before doing any WODs. Went skiing for three days; near the end of the third day, I took a hard fall onto my left (previously injured) shoulder. Spent some time doing ROM exercises and it feels a bit better so I'm going to try a workout tomorrow. |

Did air squats one hotel had some free weights C & J and something else. Overhead Squats: 10-3-10-3-10-3 75-115f-85-115-95-125f AMRAP 5 Min: 500 M Row In the remainder of the 5 minutes, perform as many backsquats as possible. (95#/65#) 46. My sets of 10 OHS went well, even at 95#. Failure at 115 was technique related (got too low, lowered my knee to steady myself and gave Baker a heart attack, then too low to get back up) but failure at 125# was just because I had done a lot of OHS in a short time. Took it easy on row, about 2:00, then BS sets of a little over 20, then a couple 10's, then the last blast in the last 15 or 20 seconds. Claw |

John, that is just allot of work in 16 minutes! Just did deadlift workout a la Wendler. OHP's were just thrown in so I could finish my strength training for the week today and come back tomorrow for the group WOD tomorrow. 1 Round for Score and Time (You’ll be scored on the double unders) 400 M Run 2 Min Rest 50 KB Swings (1.5/1) 2 Min Rest 50 Box Jumps (24″/20″) 2 Min Rest 50 Burpees 2 Min Rest 2 Min Max Double Unders 20:40 (including rest periods); 74 double unders Went all out on the work intervals. Run was about 90 seconds. Did kettlebell swings in sets of 30, 10, 10. Box jumps are now to competition standard, meaning you have to standing with open hips on top of the box, not while jumping back down. This slows them down considerably. Tried to pause at top then bounce right back up from floor, but that only lasted 10 reps or so. 50 burpees are 50 burpees (Yay Burpees!), although lately I've been jumping my legs back spread wide so I'm on my feet lower in the squat. Seems to speed them up a bit. I was disappointed in my double under count. I can now very consistently knock out 12 or 16 at a time, but longer sets are much more elusive. Cody and I were neck and neck basically the whole time, but he ended up with a bunch more double unders. Tobin was insanely fast on this one -- did you REALLY take two full minutes rest each time? today 5 rounds of 3 minutes each w/ 1 minute rest between full rounds and 1/3's or rounds counted 6 lunges 9 squats 12 sit ups 19 total rounds my coach told me that my wife pays him to ensure that i will be unable to walk on sundays so that she can have my attention. should be interesting day tomorrow then...especially since we are spending a couple of hours curling this afternoon. |

02/19/2012 Erin Warmup: 90 sec single unders, Abmat situps, Back extensions, ring rows, assist ring dips Workout: (Puppies -) 3 RFT 20# DB split cleans X 15 reps Lat Pulldowns (45#) X 21 reps 5:21 Cash out: shoulder press 3 X 20 reps X 30#, back squats 45, 135, 165, 205 X 5 reps, internal and external rotation (shoulders) DB swings, RC physical therapy Not 100% but feeling better than yesterday with my post-flu recovery. Shoulder was not tolerating overhead movements or assist pull-ups well so I scaled the weights back and increased the reps. That seems to be a better approach for the rehab. |

My shoulder injury and the subsequent rehab pointed out a lack of mobility that I needed to work on. For hip mobility, I started doing the exercises Kelly S demo'ed in "Executive Stretching" (Crossfit Journal video) and another video that recently appeared "2/2 Squat Cycle" on MobilityWOD.com. You use a chair or the wall to anchor your shin vertically (knee down) and then work to straighten the torso and open the hip. A variation is to use the wall and the non-anchored leg in a sort of lunge to stretch things. |

Deb - I should have mentioned that I'm noticing my "bad knee" feel better in squats now that I've started doing the hip mobility work.

oh yeah. I do those all the time. the one he does like a lunge with the band, I do it holding my calf pressed to my hamstring (like in the wall one), can get real close to the floor; move my leg sideways to get a different emphasis.
for knees, I also stretch adductors, and roll them, ITB TFL hams calves, all of it. I always feel my lower back bones moving; external rotation on my right hip is really compromised w/me. Took me forever to figure out that hold bottom of squat, pushing elbows against knees? Was really supposed to be elbows more on my upper inner thighs, heels wider, to stretch my HIPS out. Duh! and OMG it hurts... WTG FS PR... :) |

Never did weighted Good Mornings before, so very cautious with weights. No problem moving the weight around this morning, nice stretch on hamstrings. Started AMRAP with 1.5 pood kettlebell, but that wasn't happening this morning, so went down to 35# dumb bell. This movement can be a LOT more efficient. Claw |

Push Press 5-3-2-1-1 95-125-145-155-165* Followed by: 1 Round for time 800 M Row 800 M Run 6:54. My weight is down about 10# from before Christmas (currently 155, something I haven't seen in decades) but all the strength is still there, as evidenced by the Push Press PR. On the 1RFT started my row at about a 1:40 pace, slowed to 2:00 by the end. Thought I was pretty efficient on the row. The run went well, but I was really gasping for air for the first lap and a half. Thought I put forth a good effort here. Claw |

Lots of good stuff there to help with stiffness, etc. [B]WU:[/B] 40 ft Samson Stretch walking lunges 40 ft Hurdler Stretch reverse lunges 20 ft right hand 25# dumb bell snatches, thruster, left hand snatch, thruster, lunge walk [B]WOD:[/B] For time: 10 Wall Walks then 3 rounds: 10 Ring Dips 15 Kettlebell Swings (1.5 Pood) 20 20# Wall Ball Shots 25 Abmat Sit Ups 14:54 [I]The "stabbing pain" I felt in my right shoulder several weeks ago was gone! Of course ring dips weren't any easier. Doing them in sets of three was best I could do. Wall Balls after KBS are BRUTAL!!
