[I]Review of concepts and rudiments learned / discussed yesterday. A "drop-in" guest at the cert for the Nutrition section of the course; Robb Wolf! How awesome is that! A fun WOD to end the morning - [B]AMRAP in 10:00 10 X 24" box jumps 10 X 1 pood Kb swings 200m run (subbed 250m row - [/B]R/achilles still complaining[B]) Got 100m shy of 4 rounds.....BLEH![/B] (Lowest score of the class - - I was disappointed but the rows took longer so I guess I shouldn't be too upset). Afternoon fun - - broke out into our groups to cover: [B]Snatches Kipping pull-ups and an intro into butterfly kips Hip extensions, back extensions, and GHD situps Rowing ([COLOR=Red]PR'd[/COLOR] my 500m by 7 seconds - - [COLOR=Red]1:40![/COLOR]) Muscle-ups [/B](Still need to work on this one a bit) Finished up with CF Programming. I'm gonna have to watch myself with this one....I am crazy enough to try [B]anything [/B]once! Just shouldn't subject clients to it....:D Summing it all up: I thought I was hooked on this stuff before the cert and didn't think it was possible to be more enthusiastic about it. sounds like you're gonna need like mind decompression time to go through all the information!! if a level 1 cert came up here in my side of Oz, i would definitely go... in the meantime, i'll settle for the gymnastics cert next week!!!! saw the picture of you in the right corner in the mainpage too!!! cheers carter |

Only correction I needed on the rowing was that I let my knees break before passing my hands over them on the recovery. That was it! Blew me away! Legs will recover -- maybe....ROFL! |

and all you did was a minor adjustment!!! awesome.... maximising your leg drive! hmmm..... maybe its time to get a deep tissue massage (i think it's marketed as active release therapy over your way) for your quads.... it'll hurt, but yeah, awesome... oh, don't bother with getting a WOD in with Coach Brigham (crossfit sedona)... go straight to getting olympic lift coaching! if i remember correctly, he came second or third in the masters class in the championships last year... go strong!!! |

[/B]Worked out in a very small, nice, friendly globo in Cottonwood, AZ. This gym positively takes the cake for having more equipment crammed into a small space than I've ever seen. No place to do a "wild" CF workout..... [B]Warm-up Stationary Cycling; [/B]10:00 / L3 / 90 RPM / 120 watts, avg. / 3.5 mi / HR 100. (Different bike than I've used before...) [B]Shoulder pass throughs 10 X 2 Body Circles 10 X 2 Push ups 10 X 1 Sit ups 10 X 1 Lat pull downs (kneeling) 50# X 25 Pull ups 5 X 4. [/B]Checked out bar. Was part of cable crossover rack and too close to the wall. Did 5 OH grip, 5 UH grip, and [/I][I]5 X 2 kipped. [B]OHS 10 X 2 w/ wood stick. [/B]These felt more solid than ever before. Had to fight for OH position on every rep - - shoulders are NOT flexible! [B]WOD: "Barbara" Five rounds, each for time. Rest precisely 3:00 between rounds. 20 pull ups 30 push ups 40 sit ups (unanchored) 50 squats TIME: 5:20 / 5:41 / 6:44 / 6:31 / 6:23 As Rx'd, except for pull ups jumped on last round. [/B]This was my first "Barbara" ever. I messed up with the stop watch on the 3rd round and so I added a minute to the time it showed. It was probably closer to 30 sec. [B]Note: [/B]Had a couple of neat things happen: [B]Pull ups: [/B]Managed to kip [COLOR=Red][B]10 in a row (PR for reps!)[/B][COLOR=Black]in the first round! As I got tired, there just wasn't enough room to kip with my poor form, hence the jumping pull-ups. [B]Push ups: [/B]Don't know why, but these simply killed me. Had to break 'em up into small sets - got no more than 15 in a row today... [B]Sit ups: [/B]No ab mat. All unbroken except for round 4 - - had to move 'cause the seam of my shorts dug into my lower spine - - OUCH! [B]Squats:[/B] Was really please here - - for the first time I was able to do at least 20 reps unbroken at the beginning of each round! WOOT! All in all, happy with this workout for a first time. Really want to try it where I have more room and am better rested. As for my legs and the DOMS I still had from the cert. Hi Delita, Thank you! The cert was a blast and taught me so much, it's hard to adequately describe. DLs felt wonderful - glad my grip didn't give out. I'd never have thought of myself as being / becoming an animal. What a great complement! You made my day! |

Hey, congrats on the Cert and that DL. That's a huge jump. You've clearly been getting way stronger doing things other than max DLs. Nice job on the 6x500m row a couple weeks back, too. Holding a pace like that for that long is positively brutal.

Worked out again at globo in Cottonwood, AZ. Warm up: Treadmill. 5:00 at 4.0 MPH. MOD. CFWU X 1rd Shoulder pass thrus X 10 Body cir ea. Dir X 10 Trunk rotations ea dir X 10 Push ups X 10 Sit ups X 10 OHS X 10 Dips (jumping assist) X 10 Pull ups X 5 Db swings X 10 Lat pull downs 75# X 25 WOD: Helen. Was going to do this one - Didn't realize how gassed I was from DLs yesterday until I tried the db swings. R/ Achilles was really hurting too when I ran... Substitute workout: Progressive 400m runs 1. 400m @ 5.5 MPH 2. 400m @ 6.0 MPH 3. 400m @ 6.5 MPH 4. 100m @ 7.0 MPH. Had to cut it short due to R/ Achilles. Took short rests at 4.0 MPH between runs. Too bad I had to stop. These felt really strong and I'm sure I could have gotten 8.0 MPH today... GTG kipping pull ups. Tried to work on technique despite cramped space, which forced me to really concentrate. 4, 4, 3, 4, 2, 5, 5, 3 = 30. Got the fives when I got a chance to explain the kipping PU to a retired strength coach from the local community college. She wanted to help me with my pull ups 'cause it looked like I was having trouble doing them. She'd never seen a kipping PU before. - had to really concentrate to show her and explain while I did them. Ripped 'em right out! 35# Db swings X 20M. Was going to do more. Totally smoked...went home. BLEH! |

I've lost just under 25# since I started CF at the end of Sept. Was doing Weight Watchers too, so that has helped. I have no idea about my current body comp, but according to the charts in the Zone book, I should be at about 23% BF. The same charts put me near 28% in October. I need to find someone with calipers or get hydrostatically tested. I never did take a "before" set of pix or measurements. I do notice a change tho - - middle-aged spread is going away and there may be some abs hiding under my waning "spare tire.". :rofl: I know one thing for sure; I feel and am a whole lot stronger than when I started! As I've said before....I. LOVE. CROSSFIT! |

Yup - - I'll probably do a little something tomorrow after I travel. Appreciate your take on the squats. I did it wrong for many years - - always high bar and wrong stance. Since doing CF and noting Coach Rip's reasoning, I can see how eventually the low bar position is so strong and stable. Problem is.....I am NOT! Cert really helped my form so I'm anxious to load up the old bar - - but I need to put the old ego on the shelf and just work on form.... |
