Wed- 4pm class. Hot and muggy.
Normal warm up.

15 min emom-
hang power clean- 135- 257# PR!

3 rft
50 dubs
10 hang power cleans 165#
10 t2b
4:45 RX+

Rowed sub 2:00 min pace for 500 meter efforts to catch up meters. About 5,500 or so.

Day off Thursday except I stopped off a RX Jump Ropes to try the HSW ramp and stairs. I was able to go up the ramp and down the stairs. But up the stairs not yet. That is tougher than I thought.

Friday- lost some time watching the games after a long day at work. Its been hot here for the summer.

1k worth of rowing with normal warm up.

S2O check in. Been a while. Hit a really easy 245 with good form. Then a 265#. Loaded up 278# a no go. Happy that I hit this weight. Did some lift offs and practice dips with 315#.

5 rounds not for time just move.
500 meter row
5 sand bag over the shoulders- 3x180 and 2x120. Wow those sand bags were heavy.

Cool down row.

Saturday- good warmup for 7AM start.
Squat clean 135-265# missed 277# 3 times. Then backed down to 245# and hit one were I had to walk forward. Should have dumped it. Causes some injury pain in my back. Heck the goal for the year was to be injury free.

Did some rowing and stretching. I believe that the sand bag work the night prior agravated this area. And the heavy squat cleans finished it off.

Light duty and cardio for the next few days. Guess that is what I needed.

My form has not been that good. Lazy elbows and not standing all of the way up with that violent final pull. I have a fast dip so I can usually get away with hit. But the weights hit me hard at the bottom. Anyways only going to accept proper reps.

Saturday did more and more stretching.


Sunday- more stretching in the shower. Then to a meeting.

Rowing, AAB and rope climbs. Total of over 3k rowing. All at good pace.

Efforts of 50 cal (x2) on the AAB- along with 90: on :90 off, :60 on and :60 of then :30/:30

More rowing- then about 8-10 rope climbs. All of them two pulls. Need to learn how to stand up with my legs and not use the arms so much.

No muscle ups today. I did not want the violent pulls.

Took out my heart meter. The AAB is a great way to get me up to my workout target- 165-170 bpm. But that dam AAB kills me. I know that I am not alone with this.

Monday- easy :40 second l-sit. Going to also do some 165+ bpm Echo. Set echo on 133-163 low and high. Went about 7 min and did 100 cal. Went from 133 up to 163 then pedaled slow till it went down to 133. 4 sets. I am not in good enough shape for the echo to stay at 163 for any length of time. I'm going to find a good endurance pace that hits 150 for some time trials.

I need to find out my max.

Monday- light duty-
500 meter efforts- (6) 2:05 to 1:55 checking the pulse. Really high- 145 to 157 something is going on with my body.
500 meters efforts on ski erg same pulse (4) 2:05 to 1:55
Some more Air Bike efforts 133-164 about 100 cal

Metcon-
5 rounds for time
10 strict c2b
15 ghd
11:40ish.
Pulse stayed around 150+ which is high for that type of a workout.

I will see tonight in a metcon with dubs/ohs/burpees 20 min worth.

It seems you have changed your training regime Vic.

You seem to be looking at the numbers a lot more and efficiency/form.

Is this all part of your priorities from 1-10.

Is it all paying off and how do you measure the gains/improvments?

Alex, the back got a bit wonkey last Saturday. Light duty. Trying to not focus on that. Getting my engine running again. So rowing, AAB, Ski erg and other cardio equipment. Also trying to get a red line wod pulse. I used to be fairly comfortable in the 164-167. Last night I was in the 164 to 170. 3 years later I am comfortable up to 170 ish. So progress for sure. Going hard has been a problem for me in Crossfit and other parts of my life.

Tuesday- Busy day at work. Not able to do any accessory work. But I did put in a total of 20 min stretching.

Normal warm up-
Did 4 rowing 500's just like the night prior- was on the average 10-15 bpm lower 24 hours later. Did 2:05 to 1:55. More efforts for a total of 4k or more worth of meters. Caught up.

Get ready for the metcon-
20 min amrap
60 dubs
30 ohs 95#
15 bar facing bupees.
Was about 93 degrees in the gym. UHG!

Plan was to get 5 rounds. Coach Corey did not think that I was going to even make the 20 min.. it was brutal.
4 rounds plus 85 reps. Those bfburpees were tough and very slow after 30 oh squats. Total of nearly 150 of them. Dubs were fine. Pulse for first 5 min was 160-165 then it was pegged at 170 for the last parts.

More rowing to keep hot till the ice bath was ready. Time to get more pro and get in that tub. Need more ice next time.

Overall was happy because I have not been doing many 20 min workouts. Plus the combo was difficult.

Going in tonight for some cardio and a few check ins with stuff that I can do.

Back is feeling way better. So I am not stepping on the gas until maybe Friday. Listen to your body Vic.

:45 L sit was hard
6 sets of 4 good strict t2b
Wall balls #20- 10,12,14,16,18,20 total of 90 EMOM
S20- 75x15,95x15,115x12,135x10, 155x10 working on cycling form. Pretty good.
Rowing- all 1:55 to 2:05 efforts- 1000,900,800,700,600. 1600 meter cool down.

Overall good day.

Thursday was a day off the working out and the gym. Went to a new Italian place with my lady, romantic stroll on the Bay. Beautiful sunset~!
