Saturday did the class workout- shoulder rehab/warm up with the class.

I thought that the cyclocross was interesting. Did see a over the handlebars total face plant in review. So for 1 person it was very hard and dangerous. Overall would have been cooler to add some...

Monday- little bit of shoulder rehab but did not have time to finish.

Back squat work up to a heavy 5 rep-
45,135,185,225,275,305,315 was a hard set

Metcon RX ++
50 box jumps 30" had to be careful...

Seems that the South West did not have any tearing.. must be in the New York water or something.

Crazy thing to happen to 4-5 guys in the same event.

Friday was the bike. Did some efforts at 600-800 watts :30 seconds and some max but the max was not that good. 1250 or so.

Saturday- warm up shoulder. Partner workout team of 3's. I was on two...

Back from Bora Bora.. was a wonderful time.

Thursday- easy day at the gym. Warm up the shoulder.. its bad but workable.

12 min amrap-
25 sit ups
20 slam balls- 40#
15 push ups- shoulder is weak for...

Tuesday- took a nap after work.

Cycling on the trainer day. 10 min warm up then 800+ watts for 20 seconds.. then a bunch of short sprints for watts- 1100 to 1400.

Packed for Bora Bora.. leaving...

5 exercises of shoulder repair/rehab- took about 20 min.

Chill and warm up snatch..for the met con.

Back Squat build up to a heavy 12 rep set. Worked out...

Friday.. had an event I was in charge of at the gym. Did some posterior work and my shoulder rehab.

Saturday- 20 min partner workout-
Run 200 meter with kb and wall ball- 53# and 20#
40 wall...

Wed.. coaching class with the rowers. Did some shoulder accessory work programmed by my guy. Took 45 min.. might get it down to 30 min per day.. yippee

Tug of war on the air assault bike.. foam...

:30 600 watts, 700 and over 800 watts.. :20 seconds on that one.
Max 1475 easy..

Crossfit- warm up hip circle, bird feeders, 30 ghd's..

30 kb swings 70#
30 pull ups

Alternated row and run.. foot was ok.. just out of shape for running and could not run fast.

19 min or so… just cruising.

Thursday session on the bike..

Getting more watts for longer.. Did 20 min worth of pace- average 21 mph.
Then did a couple of sprints up to 38 mph.. or 900 watts.
