10 min-
150 meter run on air runner
6 50# db squat snatches alternating
5 burpee box jump overs
5 or so rounds

Monday-good warm up including some db squat snatches- getting the shoulders warmed up- Some rowing also.

Find a heavy 2 rep front squat- 45/95/135/185/225/245/275x2 was ok. Working on a wider stance...

Friday PM- long warm up. About 30 dl with 205 new knees out style. Felt good but its just 205. Sets of 4 to 8 reps.

Power clean with new style and get ready for the workout- 45-225# feeling better...

12 min AMRAP warm up-
7 cal row, 2 burpees to a plate, 2 wall balls

5 min 60 cal echo trainer warm up

300 cal with my buddy Eric- took 15 min. Mostly 70,80 and 90 rpm's.

Thursday- Did some rowing efforts totaled over 2k worth of under 1:50 pace.
Lunges 250' of them
Air runner- 5x 200 meters worked up to 6 min mile pace
GHD- total of 50 reps

Monday- 150 cal on echo- 13 min. 61 ghd's in 4 sets. Normal warm up at gym with some extra hammie work.

DB squat snatch- 15-50#

Dead lift- work up to a heavy 2 rep dead lift. 45-405#.
